Fuel Your Body: Nutrition Tips for Physical Activity and Recovery

Posted on August 10, 2026 by Renee Aufdermauer

Written by Kayla Wild, OSU Dietetic Intern

Whether you’re heading out for a hike, taking your dog for a walk, working in the yard, or squeezing in a workout at the gym, the foods you eat before and after physical activity can help you feel your best. Proper nutrition fuels your body, supports muscle recovery, and helps restore energy so you’re ready for your next adventure. The good news is you don’t need fancy supplements or expensive products; simple, balanced meals and snacks can go a long way.

Here are a few easy ways to fuel your body before and after exercise:
Fuel up with carbohydrates before you move. Carbohydrates are your body’s primary source of energy during exercise. Eating a snack one to three hours before activity, such as whole-grain toast with peanut butter, oatmeal with fruit, or a banana, can help provide the energy you need to stay active.

Prioritize protein after exercise. Physical activity, especially strength training, places stress on your muscles. Eating protein after your workout helps repair and rebuild muscle tissue. Good sources include lean meats, eggs, beans, fish, tofu, Greek yogurt, cottage cheese, and cheese.

Pair protein with carbohydrates for better recovery. Your muscles use stored carbohydrates, called glycogen, for energy during exercise. After your workout, pairing protein with carbohydrates helps replenish those energy stores while supporting muscle repair. Try combinations like turkey and cheese on whole-grain bread, cottage cheese with fruit, or whole-grain crackers with cheddar cheese.

Stay hydrated throughout the day. Water is essential before, during, and after physical activity. Even mild dehydration can affect energy levels and exercise performance. Drink water consistently throughout the day, and be sure to replace fluids after exercising, especially during warmer weather or longer workouts.

Dairy foods can be part of an active lifestyle. Milk, cheese, Greek yogurt, and cottage cheese provide high-quality protein along with calcium and other nutrients that support healthy muscles and bones. Whether it’s a slice of cheddar on a turkey wrap, a glass of milk, or a serving of cottage cheese, dairy foods make it easy to build a balanced recovery meal.

Remember that consistency matters most. While eating within a couple of hours after exercise can help recovery, your overall eating habits are what make the biggest difference. Focus on eating regular meals that include lean proteins, whole grains, fruits, vegetables, and dairy foods to help keep your body fueled every day.

No matter how you choose to stay active, nourishing your body with wholesome foods can help you recover, stay energized, and continue doing the activities you enjoy. Small, consistent choices before and after exercise can make a big difference in supporting your overall health and wellness.

Turkey & Cheddar Recovery Wrap
After physical activity, your body needs both protein to help repair muscles and carbohydrates to replenish energy stores. This easy Turkey & Cheddar Recovery Wrap is packed with lean protein, whole grains, and colorful vegetables, making it a satisfying meal or snack after a workout, hike, bike ride, or busy day outdoors.

Ingredients
1 whole wheat tortilla (8-inch)
3 ounces sliced roasted turkey breast
1 ounce Tillamook Medium Cheddar Cheese, sliced
½ cup baby spinach
2 tomato slices
Thinly sliced cucumber (optional)
1 tablespoon hummus or mustard

Directions
Lay the whole wheat tortilla on a clean surface.
Spread the hummus or mustard evenly over the tortilla.
Layer the turkey, cheddar cheese, spinach, tomato, and cucumber on top.
Roll the tortilla tightly into a wrap.
Slice in half and enjoy immediately or wrap tightly and refrigerate for an easy grab-and-go meal.

Why It’s Great for Recovery
This wrap provides a combination of lean protein and carbohydrates to support muscle recovery and replenish energy after exercise. The cheddar cheese and turkey deliver high-quality protein, while the whole wheat tortilla provides carbohydrates to refuel your muscles. Fresh vegetables add fiber, vitamins, and minerals to round out this nutritious meal.
